About the Program and Safety

The “3D Glutes” course combines strength bridges and stretches in three planes. You’ll only need a mat, resistance bands, a roller/ball, and (in Block 5) a chair; dumbbells are optional. Work to a comfortable 7–8 out of 10 on the effort scale, avoiding sharp pain. Contraindications: acute knee/hip injuries, pregnancy without individual supervision, varicose veins stages II–III.

Workout 1: Activation + Squat

Joint warm-up on knees and standing, then classic squats with “newspaper tear” feet, three variations of glute bridges (wide, narrow, and pulsing), and “Figure 4” stretch. Goal — wake up the glutes and learn to keep weight in the heels.

Workout 2: Balance + Lunges

Pelvic circles on one leg for balance, lunges with diagonal torso rotation, and a single-leg “advanced” bridge — heel grounded, free leg extended. Focus on stabilizers and deep glutes.

Workout 3: Two Bands + Bridge
